How Much Protein Do You Actually Need to Build Muscle?
Share
Walk into any gym conversation and someone will tell you a different number. 1g per pound of bodyweight. 2g per kilo. As much as you can physically eat. The truth is simpler than the internet makes it sound — and getting it right matters more for your wallet and your digestion than your gains.
The Short Answer
For most people actively training for muscle growth, 1.6–2.2g of protein per kilogram of bodyweight per day covers it. That's a range backed by a wide body of sports nutrition research, not a single magic number.
So if you're 80kg, that's roughly 128–176g of protein a day — spread across your meals, not crammed into one sitting.
Why More Isn't Automatically Better
Above roughly 2.2g/kg, additional protein mostly just gets used for energy or stored — it's not building extra muscle. Your muscles can only make use of so much at once. Overshooting the range doesn't accelerate results; it just makes your shopping list more expensive.
Per-Meal Amounts Matter More Than People Think
Muscle protein synthesis responds best to 20–40g of protein per meal, spaced across the day. Three to four solid protein hits daily tends to outperform one enormous serving at dinner and nothing else.
This is where a quality whey protein earns its place — not as a replacement for real food, but as a fast, convenient way to hit your per-meal target when a chicken breast isn't practical. A shake between meetings or straight after training closes the gap without extra cooking.
What This Looks Like Day to Day
- Breakfast: eggs or a protein shake — aim for 25–30g
- Lunch: a solid protein source (meat, fish, tofu, legumes) — 30g+
- Post-training: a protein shake if a full meal isn't nearby — 25–30g
- Dinner: another solid protein portion — 30g+
Hit those four checkpoints most days and you're comfortably in range without obsessing over grams.
The Bottom Line
You don't need to eat like a bodybuilder from 2005 or choke down six shakes a day. Find your target range, spread it across your meals, and let consistency do the work protein powder can't do on its own.
